Scoring methodology: Mechanical Tension (lever ratio) + Tension Continuity (cable vs free weight) + Muscle Breadth (compound vs isolation) + Stretch-Under-Load + Joint Safety + Progressive Overload Potential. Total 0–100. Source: exercise_hypertrophy_scores.xlsx derived from relabeled_magic_excel_20260412.xlsx.
Why these exercises & this order
The session opens with the barbell breathing squat — the only A-grade quad exercise — while neural drive is maximal, then layers machine and unilateral work for volume without spinal compression. Hamstrings are trained at both lever points (hip hinge and knee curl) because the muscle is biarticular. Calves close with standing then seated to cover gastrocnemius and soleus separately.
Barbell squat first — the heaviest compound demands fresh legs and maximal neural drive
Machine then unilateral — leg press adds quad volume without spinal load; lunges correct bilateral imbalances
Both hamstring levers — good morning loads at the hip (10:1), cable curl loads at the knee — biarticular completeness
One A-grade, four B-grade, two C-grade exercises. The C-grade calves are not weak exercises — the 2:1 lever ratio means every calf exercise scores low. The remedy is volume and slow eccentrics, not exercise substitution.
